TRANSLATE YOUR MOBILITY TO MOVEMENT . Anytime you work on mobility, it should be with the purpose of improving movement. This is one of the key points we talk about in Prehab 101 when discussing mobility. It's a point that is commonly lost in the mobility conversation because we often perform mobility drills without any rhyme or reason. We just assume this or that is tight and needs to be more flexible. But that's not always the case. . 🧘🏻‍♀️ Mobility needs are movement specific. Take hips for example. Many people think they have tight hips because they can't get 90 degrees of external rotation or can't sit into pigeon, when in reality the only movement that requires that degree of hip mobility is sitting into pigeon. So if that's a goal of yours, you absolutely need it. But if it's not, then your hips aren't tight just because you can't do it. . 🏋🏼‍♂️ Ankles are another one. Ankle dorsiflexion demands are highest in squatting, split squatting, and lunging variations. Front squats and pistol squats need more. Back squats and box squats need less. So assess your personal needs and go from there. . Once you know your needs, act accordingly. If you need more ankle mobility, use any of our many tools out there like stretching, rolling, releases, PNF, etc and then integrate that new ROM into the movement you want to improve via some type of slow tempo loaded movement that mimics what you're after. This is one I use a lot to integrate the ankle and get used to being in that new range under load. I may even follow this up with some tempo high bar or front squats, really trying to sit into my ankles. . Follow that principle. Assess your needs ➡️ Open up the ROM ➡️ Integrate it into movement . Tag a friend who needs to improve their mobility and share the wealth! . #Prehab101

A CROSSFITTER's 🏋🏽‍♀️ RETURN-TO-HANDSTAND Push-Up . One of Ed's goal is to return to HSPUs (handstand push-ups). As his shoulder pain and ROM limitations improved, he started a handstand progression. As with any return-to sport, careful loading is necessary to test the involved areas of the body. It’s not uncommon for athletes to start higher level activities too soon at this phase which can cause re-injury. There are many ways to help improve it through exercise, but one of the most common is through shoulder external rotation (rotating hand outward) in 0 degrees shoulder abduction (elbow at side). This exercise has shown very high EMG activity (how well the muscle is activated/used by the nerves that supply it) of the teres minor and infraspinatus, 2 of the 4 rotator cuff muscles that are commonly underused/weak . 🚫 One common mistake I often see is performing standing external rotation (ER) with dumbbells as a warm up in the gym. Since gravity is pulling the dumbbells down (not inward), there will be very little use of the rotator cuff, and instead the biceps will just be isometrically holding the weight while it's moved in and out with almost no resistance, which I doubt is the person's reason for doing this exercise in the first place . 🏆 Decrease the weight and lay on your side instead. Here are some key 🗝 points: . 📌 The towel roll helps to provide feedback of where your arm should remain and also can put the supraspinatus (one of the rotator cuff muscles) on slack, which may be more comfortable. You don't "need" to use the towel though 📌 Tilt your shoulder blade back and hold there throughout the exercise. This provides a stable base for your rotator cuff to work on (the rotator cuff attaches from the scapula to the humerus, so keeping the scapula stable will maximize rotator cuff recruitment) 📌 Perform SLOWLY and focus on your FORM, imagining that you upper arm bone is rotating perfectly around an axis. If this is difficult, put your other hand on the front of the shoulder to monitor for movement. You can also imagine 2 walls on the front and back of your shoulder that you want to avoid hitting 📌 If you do it right, you should

SERIES 3/5: BAKER'S CYST: CAUSE. A Baker's cyst can be definitely as either being primary or secondary. A primary cyst occours in an otherwise asymtomatic healthy knee joint. Often referred to as a primary idiopathic cyst. Such that the cyst forms with no known underlying cause. A secondary cyst occurs as a result of a specific underlying knee pathology that induces an effusion. Often OA or a menisical lesion. A joint effusion increases the intra-articular joint pressure, thereby stretching the joint capsule causing the synovial fluid to pass into the popliteal bursa, intersecting the medial head of the Gastroc and the Semimembranosis causing the bludge. Essentially, the mechanism of injury will give a good induction if a meniscal injury is suspected or it there is an insidious onset combined with the subjective history may indicate OA. FIBULA TENSEGRITY- the fibula is called a floating bone that is not directly weight bearing but has huge contribution to the locomotor system. It works with its neighboring tibia to create an important tensegrity relationship that allows for progression in the gait cycle. During the gait cycle, bodyweight is transferred from leg to leg and this transfer of energy is initially enabled by the pronation phase of the lower extremity. Upon heel strike, the friction of the calcaneus on the ground begins a chain reaction of joint dynamics. The downward force of the bodyweight pushes the fibula inferior and laterally, while the tibia is also pushed into the ground and medially. This widens the syndesmosis of the ankle, making space for the talus to slide relatively posterior in the ankle mortise and creating ankle dorsiflexion. As in other tensegrity relationships, the tension balances the compression and builds in the soft tissues such as the interosseous membrane (light blue), anterior superior tib-fib ligament (green), Barkow ligament (dark blue) and anterior inferior tib-fib ligament (purple). These soft tissues help convert the downward compressive forces from the bodyweight into tension forces and stored potential energy as they’re stretched. This stored energy is then released “up the chain” into the superior joints helping efficiently complete the gait cycle (see C. Weinhart study in Developmental Dynamics for more). One can imagine the ill-effects of a lateral ankle sprain or a tib-fib joint fixation and it’s disruption of these fibular mechanics and subsequent total system stress. Back pain is often LINKED to ankle function. Kies je eigen vorm, zet hem op en nog een fijn weekend! The squat challenge from this weekend: 3 times a day with 25 reps! There are different types of squat exercises. Step one is get up from the chair, step two is floor level squat and the most difficult step is on a BOSU ball. Choose your own step. Go for it and have a nice weekend!

Spent the day learning from one of my heroes and MFR/Fascia physiology superstar Carol Davis. I loved watching her masterfully weave the human experience from the macro level to the nucleus and back. Sleepy 🍑? Try The Standing Firehydrant for GLUTE ACTIVATION [glute training] . TAG a friend who needs to wake up their sleepy 🍑❗️ . The quadruped firehydrant is one of my all time favorite exercise for glute and core activation. But once your client has mastered the quadruped position, it's time to be upright in a more functional position 🏃🏻 . The glute max is a TRI-PLANAR muscle. It performs EXTENSION, EXTERNAL ROTATION, and ABDUCTION. So with your firehydrant, make sure you are performing ALL of those actions! You should be essentially moving your KNEE BACK and OUT to the side in a 45 degree angle. . As you push your knee out, make sure that your stance leg DOES NOT MOVE AT ALL. This exercises requires BOTH HIPS to be active. "Screw your leg into the ground" and get in a good athletic single leg stance before pushing out on the band. The core needs to stay braced and solid as well. "Clamp your ribs into your pelvis". The only thing move should be the HIP performing the 🔥 hydrant! . To wake the glutes up, focus on a full out 3s ISOMETRIC HOLD with a STRONG band. Shoot for about 20-30 reps per side and you'll be ready to go! 🏋 . Todo músculo responde com contração a um estímulo elétrico. Partindo desse fato, o uso de correntes elétricas de baixa intensidade no treinamento muscular vem sendo utilizado há mais de 50 anos. Em meados da década de 70 surgiram as primeiras sondas vaginais ou retais que, ao serem introduzidas naqueles canais, produzem estímulos elétricos que provocam a contração da MAP, independentemente da vontade da mulher ou não. Como acontece para qualquer outra musculatura, a eletroestimulação não causa diretamente o fortalecimento da MAP. Para que este fortalecimento ocorra, é indispensável que durante o tratamento sejam realizados os exercícios de fortalecimento com carga, como os Exercícios de Kegel, com cones vaginais, com biofeedback ou com a resistência das mãos do fisioterapeuta. É relativamente comum encontrar mulheres que não saibam contrair a MAP, uma vez muitas delas mantém sua MAP praticamente inativa, por nem mesmo saber da existência desse grupo muscular. Nestes casos, o estímulo elétrico fornece uma informação neuromotora, ensinando a mulher qual musculatura exatamente deve ser contraída, e de que jeito ela deve contrair. Praticamente não existem efeitos colaterais, a não ser algum desconforto local. São poucos os casos onde esta terapia pode ser contraindicada. 🔥BELIEVE | RUN | ACHIEVE🔥 . 🏁 1st half marathon of the season today! Love watching all the people around me tackling the ridiculously challenging hills of the Hamden HILLS half 🌄 . 😊 Happy to finish with a respectable 7th place age group finish AND injury free despite the slower half time. Now time for recovery that started with a light 1 mile jog right after I crossed the finish line, then rolling, stretching, hydration, and nutrition. . 🤷🏻‍♂️ Want to start running again❓ . 🏃🏻‍♂️ Don’t RUN to train as opposed to TRAINING in order to RUN . 🙅🏻‍♂️ This is a key distinction because RUNNING in some communities gets a bad rap...Running DOES NOT cause arthritis (look at the literature). Running can lead to musculoskeletal pain if you do not TRAIN correctly and prep the body for the loads it will incur with running . 😎 In order to run happy and healthy like I was able to today please follow the below tips: 1. Must activate and strengthen your “running muscles” (not in any particular order) Calves, Glutes, hip abductors, hip external rotators, and quads 2. Must perform strengthening/ neuromuscular type of exercise in functional positions because your foot is on the ground with every step you take with running (can the quad extension, hamstring curls, seated hip inner and outer thigh machines)…They will not translate into those muscles working when you run 3. Must train plyometrically because your muscles work in this fashion when you run 4. Must foam roll prior to runs and after runs in addition to performing dynamic stretching movement prep before your runs. You may do some static (hold for 30 sec) after your runs to restore the muscles back to resting length but NEVER before running 5. Progression is Key when it comes to building mileage as well as speed. Research Application —————————————————— So as we saw on ⬅️Thursday, at this time there just isn’t enough research to make a definitive answer whether or ❌not barefoot lifting is the way to go. This will likely be another “do what feels best for you” until we can get more data! That being said, since we’ve been talking deadlift this week, we wanted to drop some of our favorite accessories we give / where they can help... . 1️⃣Snatch Grip ✔️set up in your conventional position BUT with your grip width AT LEAST 2x your shoulder width ❗️lengthens the range of motion at the top / bottom of the lift + places more stress on the upper back to hold its position. ❗️great for lifters who lose their upper back position as they fatigue through sets + forces you to use a lighter load if you need to take some stress off the spine. . 2️⃣Deficit DL ✔️standing on a 2-4 inch deficit, go into your normal deadlift stance and try to set your neutral back position with your shins vertical / without dropping your hips too low. ❗️great tool for teaching leg drive at the bottom of the lift, HOWEVER, be sure to set your height that allows you to get to the bar w/o major rounding of the spine ❗️may take time to develop this ROM…use if you have trouble breaking the floor and need more leg drive . 3️⃣Low Rack Pull ✔️setting the bar in a rack, make sure it is NO HIGHER THAN mid shin ❗️great for working on your stopping power at a very specific ROM (typically just below your sticking point if possible) as there is no “slack” to pull out of the bar ❗️decreases the amount of leg drive you can get at the bottom of the lift, overloads your hip muscles + allows you to overload your entire body with a heavier load (for most people) ❗️great for lifters who need to break through a sticking point or who need to overload their bracing against a heavier load.———————————————————— The is ❌NOT medical advice. You can modify these to fit your clients need. . "Ever wonder what the BEST glute med weight-bearing exercises are? Look no further than this infographic. In order, it’s the: 1️⃣ Side Bridge 2️⃣ Single Leg Squat 3️⃣ Single Leg Deadlift 4️⃣ Pelvic Drop . This information is from a systematic review by Reinman et al 2011. I'm going to highlight some takeaways from this paper below. . As you guys may know, we are in love with the sidebridge/sideplank, not only for its core and GLUTE MED recruitment but also its role in teaching proximal scapular stability. It's often categorized as "just a core exercise", but it is so much more than that! . The primary role of the glute med is to act as a multi-planar hip stabilizer. That being said glute med activity increased from a forward lunge --> side lunge --> curtsey lunge. Furthermore, exercises like a quadruped bird dog or a unilateral bridge also required lots of glute med activation as a hip stabilizer. Moral of this is to always progress your lower extremity rehab and S&C exercise from the sagittal to the frontal, and lastly the transverse plane as each progression requires more triplanar hip stability. . The side lying hip abduction exercise demonstrated the highest EMG activity for the glute med of ANY TABLE EXERCISE. To be exact, it was #5 right after the 4 exercises above. Therefore, if your clients can't perform any of these body weight movements, the sidelying hip abduction exercise is a GREAT alternative for targeting the glute med. . If you can do ANY exercise (lunge, squat, deadlift) with load, is it going to be better than these bodyweight exercise? DUH. Just dropping some knowledge for you to incorporate into your programming. Taking this information, you now know giving your client a 30lb single leg squat will achieve higher glute max activation than a 30lb single leg deadlift. Cheers and happy glut med gainz". .
